This program is different. Every exercise tip tells you WHY you're doing the movement, HOW it fits into your transformation, and WHAT to focus on. You won't just follow a routine—you'll understand training principles you'll use for the rest of your life.
Body recomposition—building muscle while losing fat—is possible for beginners. Your body responds dramatically to new training stimulus. This 12-week journey capitalizes on that beginner advantage with strategic periodization: foundation, building, intensification, and peak.
Coach Zane designed this program for people who are serious about change. No shortcuts. No gimmicks. Just proven training principles, clear instruction, and the discipline to show up four days a week for 12 weeks. That's all it takes to transform.
This program runs for 12 weeks with 4 training days per week, following an Upper/Lower split.
Day A: Upper Body Strength focuses on heavy compound movements—bench press, rows, overhead press. Controlled tempo builds strength and teaches proper muscle activation.
Day B: Lower Body Strength targets your legs and posterior chain with squats, leg press, Romanian deadlifts, and leg curls. These movements build the foundation of total-body strength.
Day C: Upper Body Hypertrophy + Conditioning uses higher reps and shorter rest to build muscle size while keeping your heart rate elevated for fat burning.
Day D: Lower Body Hypertrophy + Power combines volume work with explosive movements. You'll build muscle endurance and develop athletic power.
Three rest days per week allow for recovery. Use them wisely—sleep, nutrition, and light activity support your progress.
This program is built for beginners, but that doesn't mean it's easy. It means every movement is explained, every rep has purpose, and you'll learn the fundamentals that advanced lifters wish they'd learned from day one.
Start lighter than you think you need to. Your first few weeks are about learning movement patterns, not testing your limits. When the weight feels easy, that's when your form is right. Add weight only when you can complete all reps with perfect technique.
RPE (Rate of Perceived Exertion) guides your intensity. RPE 7 means you could do 3 more reps. RPE 8 means 2 more. RPE 9 means maybe 1 more. In Phase 1, stay at RPE 6-7. You're building the foundation.
Rest periods matter. On strength days, take the full rest—your muscles need it to lift heavy again. On hypertrophy days, shorter rest keeps your heart rate up and burns more calories. Follow the prescribed rest times.
If a machine isn't available, each exercise tip includes an alternative. Don't skip the movement—adapt it.
